Dips Build the Foundation That Makes Every Back Exercise Thicker

Ask a lifter what builds back thickness and you'll hear rows, deadlifts, pull-ups. Dips rarely get a mention. That's fine. Dips are not a lat builder. But if you train for a thick back and skip dips, you leave a layer of shoulder girdle strength on the table.

The Dip Is a Loaded Shoulder Extension Movement

Stand sideways in a mirror and lower yourself into the bottom of a dip. Your upper arm travels behind your torso. That position is shoulder extension. The latissimus dorsi and teres major are two of the prime movers that control shoulder extension. Even though dips are a pressing movement, the lowering phase loads your lats. Most lifters rush that part. They drop into the bottom and bounce out, so the back muscles never have to work. Slow the descent. That changes the movement.

Dips give you a loaded way to practice scapular depression under real weight. Before you start each rep, pull your shoulders down and back. Keep them there for the entire set. If you lose that position at the bottom of the dip, your upper traps take over and the back muscles you are trying to build go quiet.   • Work up to 3 to 4 sets of 5 to 8 strict dips with a 3-second lowering phase and a 1-second pause at the bottom.
  • Add weight once you can do 10 strict reps with full range. A dip belt or a weighted vest works. Start light.

The pause at the bottom is the part that feeds your back. That is the loaded shoulder extension position. If you rush through it, you turn the dip into a chest and triceps movement. If you pause, the latissimus dorsi and teres major have to control the load. That is the adaptation you want.

Pair dips with a horizontal pull in the same session if you want to double down on scapular control. Do a set of strict dips, rest 60 seconds, then a set of chest-supported rows or inverted rows.
