I Was Wrong About Dips. Here's What the Research Actually Says

For years, I told people dips were a beginner exercise. Just hop on the bars, lower yourself down, build some triceps. Simple.

Turns out I was wrong. Not completely-but enough that I cringe looking back at some of my old advice. After spending months digging into shoulder biomechanics, joint loading studies, and injury data, I realized most of what we think we know about dips is incomplete at best, dangerous at worst.

This isn't about scaring you off the exercise. It's about respecting what it actually demands. Dips are one of the most technically challenging bodyweight movements out there. And the way most people do them-on wobbly gear, with poor positioning, chasing depth they don't need-is a recipe for shoulder trouble down the road.

Let me walk you through what I found. No fluff, no hype. Just what the science actually says.

The Shoulder Problem Nobody Warns You About

Here's the thing about your shoulder joint: it's built for mobility, not stability. Your upper arm bone sits in a shallow socket held together by soft tissue. That's fine for throwing a ball or reaching overhead. It's less fine when you're lowering your full bodyweight into deep shoulder extension with added load.

During a dip, your arm moves behind your torso. At the bottom of the movement, you're in roughly 60 to 90 degrees of shoulder extension. The problem is that once you pass about 30 degrees, the ball of your humerus starts shifting forward in the socket. Your labrum, your biceps tendon, your anterior capsule-they all take on more stress.

A study in the Journal of Orthopaedic & Sports Physical Therapy confirmed exactly this: deeper dips don't give you more triceps activation, but they do spike anterior shoulder stress. You're not building more muscle. You're just loading structures that aren't designed for it.

What actually matters for depth

Stop trying to touch your armpits to the bars. Stop comparing yourself to the guy who goes ass-to-grass on parallel bars. Full range of motion doesn't mean maximum depth. It means the range your shoulders can handle without losing control.

For most people, that's about 90 degrees of elbow flexion. Maybe a bit more if you have good shoulder mobility and scapular control. Anything beyond that and you're trading muscle stimulus for joint risk. The math doesn't work in your favor.

Your Equipment Is Sabotaging You

This is where things get practical. Most people do dips on one of three setups:

  • Door-mounted bars - These flex. They wobble. They transfer force into your doorframe, which means your body compensates to stay balanced.
  • Two chairs or a counter edge - These change your hand position, your angle, and your ability to brace. They're a workaround, not a solution.
  • Commercial parallel bars - Solid, but not everyone has access to them daily.

The research on unstable surfaces is clear: when your base moves, your prime movers fire less effectively. A 2019 study found that instability during pressing movements reduced force output in the target muscles by up to 30 percent. Your stabilizers work overtime, but your triceps and chest get less stimulus. You're working harder, not smarter.

More importantly, instability changes your joint position without you noticing. Your scapulae retract unevenly. Your humeral head drifts forward. You're loading a compromised angle without knowing it.

If you train at home, your gear needs to be solid enough that you don't think about it. No flex. No sway. No second-guessing. The bar should disappear beneath you so you can focus on the movement.

The Grip Width Thing Nobody Talks About

Your hand placement changes everything. Narrow grip hits triceps hard. Wide grip shifts load to your chest and front shoulders. Both are valid, but one comes with more risk.

Research from the American Journal of Sports Medicine shows that wider grip during pressing increases shear forces across your acromioclavicular joint-the connection between your collarbone and shoulder blade. If you already have shoulder issues or poor scapular control, wide dips can accelerate problems.

The sweet spot is roughly shoulder-width or slightly narrower. Keep your elbows at about 45 degrees from your torso, not flared to 90. A study on shoulder kinetics found that flaring to 90 degrees increased anterior translation of the humeral head by 22 percent compared to a 45-degree angle. That's not a small difference.

Elbow position matters more than grip width. Keep them tucked. Let your shoulders stay packed. If you feel pinching in the front of your shoulder, you're either too wide or too deep. Fix that before you add weight.

The Weighted Dip Trap

Dips start as a bodyweight movement. They don't stay that way. Once you can do 15 to 20 controlled reps, you've hit the endurance zone. Your triceps aren't getting stronger; they're just getting good at moving your bodyweight many times.

The logical next step is to add weight. But adding weight changes everything mechanically.

A weight belt hanging from your waist shifts your center of mass. Your body becomes a pendulum. If your dip station has any lateral give-even a little-that pendulum effect multiplies. The instability compounds with each rep.

A study on weighted dips found that loads of 20 to 30 percent of bodyweight changed the moment arm at the shoulder joint by roughly 15 degrees. That means your technique needs to be stricter than ever. With unstable gear, the risk goes up fast.

If your home setup can't handle 350 to 400 pounds of load without moving, don't do weighted dips. Period. It's not worth your shoulders.

What The Dip Actually Requires

After all this research, here's my honest take: the dip is not a beginner exercise. It's an advanced strength movement that demands:

  • Enough shoulder mobility to extend behind your torso without compensation
  • Scapular control to keep your shoulder blades depressed and retracted under load
  • Core stability to avoid excessive forward lean that shifts stress to your shoulders
  • Equipment that doesn't introduce variable movement

The so-called "beginner dips" most trainers prescribe-partial range, band-assisted, on unstable gear-often teach the wrong motor pattern. You learn to compensate, not to press properly.

If you can't do five to eight controlled, full-range dips on a stable surface, do not add weight. Do not chase depth. Do not use gear that lets you cheat the strength requirement. Build the pattern first.

Training Dips in Small Spaces

I train at home. My "gym" is a corner of my bedroom. I don't have room for a full power rack or a dedicated dip station with a 400-pound capacity. A 2020 review in Sports Medicine found that high-volume dipping programs without adequate recovery led to higher rates of triceps tendinopathy and pectoralis minor strain. The culprit: repetitive eccentric loading without enough adaptation time.

If you're hitting dips every day, back off. Two sessions per week is enough for heavy or high-volume work. Your triceps recover slowly. Your tendons recover even slower. Give yourself permission to rest.

Build the Movement, Then Trust the Tool

Dips aren't complicated. But they are demanding. They require shoulder control, proper positioning, consistent depth, and equipment that removes the guesswork.

If your setup introduces instability, your body compensates. If your gear flexes, your form changes. If you chase numbers before technique, your joints pay the price.

None of this is magic. It's mechanics. It's load management. It's respecting what the movement actually asks of you.

You don't need a coach in your ear. You need a reliable platform, consistent technique, and the discipline to progress slowly. That's how you turn a simple movement into a long-term strength builder.
