Strict Dips vs. Ring Dips: Fixed Hands, Different Demands
A strict bar dip starts with locked elbows and ends with locked elbows. The hands stay on parallel handles. The body lowers until the shoulders reach full range, then presses back without a kick. That description reads simple. The movement isn't.
On rings, the hands move, the straps wiggle, and CrossFit scoring rewards speed. Kipping becomes a workaround for pressing strength. The ring dip standard still requires full elbow lockout at the top and a shoulder below the elbow at the bottom. Nothing says the rep has to be strict. So athletes kip. Kipping is allowed. It's skill work. Strength work is separate. Strict dips use a fixed base. You can't generate momentum from the hips the same way. The triceps, lower chest, and front shoulder must complete the press. Ring dips add instability and speed, but they don't remove the need for that press. They hide it until the kip breaks down.
What Strict Dip Strength Transfers
The transfer is direct. A strict dip builds the lockout strength that ring dips and muscle-ups need. The top of a ring muscle-up is a dip. If the elbows can't lock out under control, the rep gets shaky. Strict dips train that position on a stable frame. The physiology is straightforward. Raising maximal strength increases the number of submaximal reps you can perform before fatigue. Add strict dips twice a week. Keep the volume low and the quality high. Test your strict max first.
- If you can do five or more strict dips, start with five sets of three to five reps.
- Rest two to three minutes between sets so each set stays clean.
- Full lockout every rep. Pause for one second at the bottom on half the sets.
- If you can't do a strict dip, set your feet on a box and control the descent for three seconds.
Keep ring dips in your metcons but don't use them to build strength. Metcons are for conditioning and skill under fatigue. The strict work happens before the metcon, when your shoulders are fresh. That order matters. If you wait until after a 20-minute workout, your strict dips turn into sloppy singles.
After four weeks, retest your strict max. The last nine reps in Elizabeth will hold together better than they did before. Once you can do ten strict reps, add weight with a belt or vest. Three sets of five weighted dips build the absolute strength that high-volume ring work feeds on.
