The Bench Press Won the Argument. Dips Never Stopped Being the Better Teacher.
The bench press owns most conversations about upper body pressing. It did not always. Before powerlifting standardized the squat, bench press, and deadlift, parallel bar dips sat much closer to the center of gym and military training. The bench replaced dips because it was easier to load, spot, and judge in competition. The result was a narrower pressing pattern for millions of lifters.
Dips did not vanish. Gymnasts kept them. Calisthenics athletes built entire programs around them. But most commercial gyms shoved the dip station into a corner while the flat bench became the default test of upper body strength. You can build a strong upper body without a single dip. You just miss something the bench cannot give you.
How the Bench Press Became the Default
Powerlifting's rise in the 1950s and 1960s gave the bench press a clean competitive home. Judges could call depth, pause, and lockout on a barbell. Loading was simple. You add plates. Dips were harder to judge, harder to spot, and too easy to cheat by cutting range of motion. So the bench won the standardization war.
The bench is a good exercise. It is also a convenient one. The problem is that a whole culture of pressing started treating horizontal barbell work as the complete answer. Programs built around the bench often neglect vertical pressing and closed-chain pressing. Dips are both.
What Dips Train That a Bench Cannot
A dip fixes your hands and moves your body through space. Biomechanists call this a closed-chain movement for the upper body. The bench press does the opposite. Your body stays fixed on a pad while the bar moves. That difference matters for your shoulder blades.
In a bench press, your scapulae get pinned against the pad. You can retract and depress them, but protraction and upward rotation are limited. In a dip, your shoulder blades move freely against your ribcage as you lower and press. The scapula protracts at the top, retracts slightly at the bottom, and the shoulder joint moves through deep extension. The triceps long head crosses the shoulder joint, so that loaded stretch at the bottom of a dip hits more triceps muscle length than a bench press at the same fatigue. The lower pec fibers also work hard because the humerus moves from flexion into extension.
When researchers hook electrodes to the triceps and chest during pressing movements, dips reliably show up near the top of the activation list. One reason is the deep shoulder extension. Another is the stability demand. No bench supports your trunk, so your core and lats brace to keep the movement controlled. A bench press lets you offload stability to the pad. Dips do not.
The Shoulder Risk Reputation Comes From Loading, Not the Movement
Some lifters avoid dips because they have heard the movement hurts shoulders. The reputation has some basis, but the cause is usually progression error rather than the dip itself. People who can barely control a bodyweight negative will hang a 45-pound plate and force depth their shoulders have not earned. That irritates the anterior shoulder.
If your shoulders roll forward at the bottom or you feel a pinch, shorten the range. Build shoulder extension mobility slowly. Add load only after you can control a full set with a two-second pause at the bottom and no loss of position. If pain persists, stop and see a qualified clinician. Progressing Dips Without Shoulder Pain
- Start with top position holds for 20 to 30 seconds.
- Add three-second negatives to a depth where your upper arms reach parallel or slightly below.
- Press out of that depth only if your shoulders stay down and your chest stays proud.
- Once you can complete five controlled reps across three sets, add a dip belt with five pounds.
- Increase that load by five pounds a week as long as your position holds.
Keep your elbows tracking behind you instead of flaring wide. Shoulder-width grip or slightly wider suits most people. Adjustable dip bars let you match your shoulder width instead of forcing a fixed angle.

Programming Dips for Upper Body Strength
Dips fit a strength program as a primary pressing movement or as secondary work after horizontal pressing. If you train upper body twice a week, one session can start with weighted dips for four to six reps and the other can start with bench or overhead pressing. If dips are secondary, do three sets of eight to twelve after your main press.
Rest two to three minutes between heavy sets. Use a tempo of three seconds down, no bounce, and a hard press. Stop one or two reps short of form failure on most sets. Test a true max only occasionally. The dip should build strength, not inflate your ego.
For hypertrophy, bodybuilders have used dips as a finisher for decades. Higher reps with short rest pump the triceps and chest without the joint stress of heavier loads. A set of 15 controlled reps is a different stress than a triple with 90 pounds attached. Both have a place. Most people need the heavier top-end work first.
