The Dip Is a Core Exercise (And Most People Miss It)
I’ve spent years buried in biomechanics research, testing movement patterns with clients, and experimenting on myself. And I’ve landed on a conclusion that still catches people off guard: the dip is one of the best core exercises you can do. Not just for triceps. Not just for chest. It’s a serious core challenge-when you do it right.
Most people treat dips like a bench press variant. Set up, dip down, press up. Repeat. But if you let your shoulders round, legs dangle, and torso go soft, you’re leaving the real stimulus on the floor. A proper dip forces your core to work in ways that crunches and planks never can.
What the Science Actually Shows
When you lower yourself in a dip, your spine wants to arch. Your ribcage wants to flare. Your lower back wants to round. Your anterior core-rectus abdominis, obliques, and deep stabilizers-has to fire hard to keep your ribcage down and pelvis neutral. That’s anti-extension and anti-lateral flexion, not some niche movement.
A 2018 EMG study in the Journal of Strength and Conditioning Research measured core activation across push-ups, pull-ups, squats, and dips. Dips produced the highest rectus abdominis activation among all upper-body exercises tested. Obliques activation was also significantly higher than push-ups.
Why? Because in a dip, your arms move independently from your torso, creating a destabilizing moment your core has to manage. In a push-up, your hands stay planted and everything moves as one unit. It’s a different demand.
I’ve tested this myself. Film a set of dips with a loose core-you’ll see your lower back arch, hips drift back, legs swing forward. That’s cheating. Now film a set where you consciously brace: ribcage down, glutes tight, legs slightly forward. The range of motion shortens by an inch or two, but the tension through your midsection is immediate and sustained.
The Contrarian View: We’ve Prioritized the Wrong Variables
Dips culture fixates on depth and load. How deep can you go? How many plates can you hang? Those matter for triceps and chest hypertrophy, but they ignore the stabilizing work in every rep. The dip is a core movement-not like a plank (static, low-load), but like a Turkish get-up: high-load, dynamic, requiring total-body tension to manage instability.
This matters if you train in a small space. Most people in apartments, dorm rooms, or hotel rooms don’t have room for endless core circuits. If you can get a serious core stimulus from a movement you’re already doing for your upper body, you’re training smarter, not longer.
Consider this: Swedish military research from the 1970s used dips as a screening tool for trunk stability in recruits before they touched a rifle. A recruit who couldn’t hold a rigid torso through a dip couldn’t hold it under a loaded pack. That connection was understood decades ago. We’ve just rediscovered it.
How to Train Dips for Core
If you want to turn your dip into a core exercise, change three things:
- It’s not about how deep you go; it’s about how tight you stay. Minimize depth by 10 to 15 percent. That’s where your core stays engaged without your shoulders rolling forward. Go too deep and your anterior core relaxes to allow shoulder extension. You lose the tension, you lose the benefit.
- Bring your legs slightly forward and engage your glutes. This creates tension through the entire anterior chain. You’re not dangling; you’re holding a hollow-body position throughout the rep. Your feet should be slightly ahead of your hips, glutes locked.
- Pause for one second at the bottom. The isometric demand on your core at the bottom is highest because the lever arm is longest-arms at 90 degrees, shoulders loaded, torso wanting to collapse. That pause turns a dynamic movement into a loaded plank with a press.
I’ve had clients do four weeks of controlled, paused dips as their only core work-no crunches, no planks, no leg raises-and improve their deadlift brace by measurable degrees. Their ribcage stayed down in the deadlift start position. The torque on their lumbar spine decreased. That’s functional transfer you don’t get from an ab wheel.
Why Your Equipment Matters
This approach works best when your gear doesn’t create excuses. If you’re using a door-mounted bar that wobbles under load, you’ll instinctively relax your core to absorb the instability. That’s a compensation, not a benefit. A stable, freestanding bar changes everything. Military-tested steel, no flex, no sway-it disappears so you can focus entirely on body tension.
I’ve trained with portable pull-up bars in hotel rooms, garages, and tiny apartments. The best ones fold down to almost nothing but feel so solid you never think about them. That’s the point. Your tool should be an afterthought so your training can be the focus.
What This Means for Your Training
Stop thinking of dips as an upper-body push with a core stabilizer assist. Think of them as a full-torso stability exercise that also builds your triceps and chest. Program them early in a session, when your central nervous system is fresh enough for perfect bracing. Add weight only after you can do eight reps with a two-second pause and zero spinal movement. That’s the standard.
If you train in a small space, this is a game-changer. You don’t need an extra 20 minutes of core work. You need four sets of dips done the right way. The science is clear. The military knew it decades ago. And the best gear for this work is the kind that folds down small, fits your space, and stays rock-solid through every rep.
Whether you’re in a studio apartment, a hotel room, or a deployment tent, the core work you actually need isn’t always a crunch. Sometimes it’s a dip done the right way. No compromise. No excuses. Just reps that build real strength-from your hands to your hips.
