The One Adjustment That Changes Everything About Dips (And It’s Not What You Think)

You probably don't think much about the space between your hands when you hop onto the dip bars. You grip, you lower, you push-and you move on to the next exercise. That's how I used to train too. But after years of coaching and digging into the biomechanics research, I've learned that this one variable-your grip width-is the most overlooked factor in making dips effective and safe.

Here’s the thing: most commercial dip stations lock you into whatever width the manufacturer chose. Maybe two or three presets if you're lucky. And for most people, that works okay-until it doesn’t. The problem isn’t that dips are bad for your shoulders. The problem is that your shoulders are shaped differently than the person who designed that equipment.

What Really Happens When You Change Your Grip

Every dip fires your chest, triceps, and front shoulders-but the ratio shifts dramatically depending on how wide your hands are. The research is pretty clear on this:

  • Shoulder-width grip: Balanced activation across all three muscle groups. Peak torque around 90 degrees of elbow bend. This is your baseline.
  • Wider grip (around 1.5x shoulder width): More chest activation-about 15-20% more by some EMG measures. But the trade-off is real: shear force on the glenohumeral joint increases by roughly 25% at the bottom of the movement.
  • Narrower grip (around 0.5x shoulder width): Triceps take over, with about 30% more activation. Less stress on the rotator cuff because the shoulder doesn't have to adduct as far.

Those numbers come from controlled studies. They're not guesses. But here's the catch-those studies use average subjects. You are not average. Your shoulder width, arm length, and upper back mobility all determine where your optimal width actually lands. And that number almost certainly differs from whatever your gym's dip bars offer.

The Real Reason Shoulders Start Hurting

Let me be blunt: most people are dipping at a width that's slowly damaging their shoulders. I've seen it dozens of times. A guy walks in, sets up wide to target his chest, grinds out heavy reps-and six months later he's dealing with a sharp pinch in the front of his shoulder that won't go away.

That pinch isn't a fluke. It's the result of your humerus moving into extreme horizontal abduction at the bottom of the rep. Your anterior deltoid and biceps tendon try to stabilize, but if they're not strong enough-and they usually aren't-the stress transfers to your glenohumeral ligaments and labrum.

The irony? The people who go widest to build their chest are the ones who end up sidelined most often.

A Quick Story That Drives This Home

I worked with a guy a few years back-broad shoulders, long arms, built like a swimmer. He'd been dealing with anterior shoulder pain for months, especially during dips. His gym had standard fixed-width bars at about 22 inches between centers. That's pretty typical.

When we measured his shoulder width (the distance between the acromion processes), it was 18 inches. So his grip was roughly 1.2 times his shoulder width-on the wider side, but not outrageous. The real issue was his arm length. At the bottom of the dip, his elbows drifted way behind his hands, putting even more stress on the front of his shoulder.

We narrowed his grip to 16 inches-just under his shoulder width. The pain vanished in two weeks. His dip numbers went up because he stopped compensating. That's not a coincidence. That's mechanics.

How to Find Your Actual Optimal Width

You don't need fancy equipment or a coach to figure this out. Here's a simple test that takes five minutes:

  1. Stand with your arms relaxed at your sides. Have someone measure the distance between the bony points on the outside of your shoulders (the acromion processes). For most adults, that's between 14 and 18 inches.
  2. Your starting grip width should be about 1.0 to 1.2 times that distance, measured between the centers of your hands. That usually lands between 14 and 20 inches.
  3. Do five controlled reps at that width. Pay attention. Any pinching, grinding, or sharp pain in the front of your shoulder? Go narrower. Feel unstable or like you might slip? Go wider.
  4. Film yourself from the front. At the bottom of the dip, your forearms should be roughly vertical. If your elbows flare significantly outside your hands, you're too narrow. If your hands sit outside your elbows, you're too wide.

That's it. Five minutes. Could save you months of frustration.

Training Dips Without the Risk

Once you've dialed in your width, you don't need to chase multiple grip variations. Pick one stable setup and adjust other variables instead:

  • For chest emphasis: Same optimal width. Lean forward about 10-15 degrees. Let your elbows track back naturally-don't flare them.
  • For triceps emphasis: Same width. Stay upright. Keep elbows close to your body. Minimize forward lean.
  • For shoulder maintenance: Go slightly narrower than optimal. Never train to failure. Stop one or two reps before your form breaks down.

The width becomes your constant. Everything else you can play with.

What About Your Equipment?

Here's the hard truth: if your dip bars force you into a width that doesn't fit your body, you're training against yourself. That's not toughness-that's poor equipment.

Most adjustable bars offer three presets. They assume "medium" works for everyone. It doesn't. If you're serious about making dips a long-term part of your training, find a setup that lets you dial in your actual width. Parallel bars with independent adjustment are ideal. Failing that, look for a system with more than three fixed positions.
