The Push That Pulls You Up: Why Climbers Need Dips

Walk through any climbing gym. You’ll see fingerboards bolted above doorways and pull-up bars wedged into every spare corner. Climbers live on the bar. They chase back strength, lock-off endurance, and that unicorn one-arm pull-up. But watch these same climbers on rock or plastic, and a different pattern shows up. Mantles that stall halfway. Top-outs that end in flailing. Compression problems where the pump hits in seconds. The missing piece isn’t pulling power. It’s pushing strength.

Dips are the exercise most climbers skip, or worse, avoid because they think the movement will wreck their shoulders. That belief holds a lot of people back. Dips are one of the most transferable upper-body exercises a climber can do. Ignoring them leaves a gap that pull-ups can’t fill.

The Pull-Up Trap

Pull-ups build the lats. Those muscles drive the initial pull on steep terrain and the lock-off on overhanging routes. They’re essential. But climbing isn’t a pure pulling sport. Every mantle press, every top-out, every compression move that forces you to squeeze inward with your chest and arms demands force production in the opposite direction: the push. When you only train the pulling muscles, you create an imbalance. Progress stalls. Shoulders and elbows start complaining. The anterior shoulder and triceps become weak links, and no extra pull-up reps will fix that.

A study in the Journal of Strength and Conditioning Research found that pull-ups produce higher muscle activation in the lats and infraspinatus compared to other back exercises. Dips train the opposite pattern. They load the triceps, anterior delts, and pecs through a full range of motion. Mantles, Top-Outs, and the Lock-Off Nobody Talks About

A mantle means pressing your palm onto a flat hold, locking your tricep, and driving your body upward until you can stand. That movement is nearly identical to the lockout portion of a dip. Deep, controlled dips pass through the same elbow angles and shoulder positions. Build strength in that loaded range, and mantles that used to feel desperate become a matter of execution.

Top-outs pose a parallel challenge. You pull onto the lip, your feet cut, and you’re hanging with your chest at the edge. The only way to finish is to press the rock away, extending your arms while your hips shift over your feet. Compression climbs add another layer. Squeezing two holds together asks for sustained contraction from the pecs and front delts. Dips build the raw strength and endurance to keep that squeeze locked in, especially on steep roofs where your feet do almost nothing. Climber shoulders get cranky. All that pulling and internal rotation from underclings and slopers tightens the anterior capsule and weakens the external rotators, which can lead to subacromial impingement. Dips, done with an upright torso and controlled depth to about 90 degrees of elbow flexion, strengthen the anterior shoulder and triceps through a range that demands proper scapular movement. Form matters. Don’t let your shoulders roll forward at the bottom. Keep your chest up, core tight, and elbows tracking back instead of flaring wide. Lower until your upper arms are roughly parallel to the ground, then drive back to a solid lockout. Going too deep with loose shoulders can aggravate the anterior capsule, so control the range.
