Why Your Overhead Press Is Stuck (And Why Dips Are the Fix)
I used to beat my head against the wall trying to get my overhead press up. More volume, more frequency, more push presses. The number barely budged. Then I started digging into the research on muscle activation and mechanical advantage, and what I found changed everything.
The problem isn't your shoulders. It's that the barbell overhead press forces you to spend half your energy just keeping the bar from wobbling. That's not building pressing strength-that's building stability. And stability is important, but it's not the same thing as raw pressing power.
Stability Is Overrated as a Strength Builder
A lot of folks think the overhead press is the gold standard because it's "functional." But the research tells a different story. EMG studies show that as you increase weight on the bar, your anterior delt activation actually plateaus. Your nervous system takes over, recruiting stabilizers to keep the bar path straight. Your delts and triceps are ready to push harder, but they can't because you'd lose balance. So your press stops growing.
Dips bypass that problem entirely. The bar is fixed. Your hands don't have to balance a wobbly load. Every ounce of effort goes into pushing. That's why studies consistently show dips produce equal or greater front delt activation compared to the barbell overhead press, and significantly more triceps work.
The Mechanical Advantage Is Real
Think about the geometry. In a dip, your arms are nearly vertical-short levers. In an overhead press, your arms are overhead-long levers. Longer levers mean more torque, which means less weight you can move. It's not that you're weak; it's that the barbell puts you in a mechanically disadvantaged position.
There's also the stretch factor. At the bottom of a deep dip, your chest and front delts get a serious stretch while under load. Multiple studies on hypertrophy show that full range of motion with a good stretch drives more muscle growth than shortened partials. The overhead press gives you next to no stretch on the front delt. Dips give you a lot.
What the History Books Show
The old-school strongmen understood this. Eugene Sandow built his legendary shoulders mostly with bodyweight work-dips and handstand push-ups. Arthur Saxon, who could clean and press over 300 pounds, trained weighted dips regularly. The barbell overhead press didn't become the standard because it was superior for building strength. It became the standard because it was easy to judge in competitions.
Even modern military data backs this up. One study from a service academy found that recruits who tested highest on dips at the start of training saw the biggest improvements in overhead press by the end-even though neither group specifically trained the movement. The carryover is direct because both lifts share the same prime movers, but dips build them under heavier loads without the stability tax.
A Practical Three-Phase Plan
If you're stuck, stop trying to push through with more overhead pressing. Use this approach instead:
Phase 1: Dips as Your Main Press (8-12 weeks)
- Primary lift: Weighted dips, 3-4 sets of 5-8 reps. Add 2.5-5 pounds each week.
- Secondary lift: Barbell overhead press, 3 sets of 10-12 reps at 60-70% of your max.
- Accessories: Dumbbell lateral raises and face pulls for shoulder health.
This phase builds the raw muscle and force production. The lighter overhead work just keeps the movement pattern fresh.
Phase 2: Bring Back the Barbell (4-6 weeks)
- Primary lift: Barbell overhead press, 3-5 sets of 3-5 reps, pushing to heavy singles or doubles.
- Secondary lift: Weighted dips, 3 sets of 6-8 reps at about 80% of your Phase 1 max.
- Accessories: Same as Phase 1.
Your shoulders and triceps are now stronger. The overhead press will feel different-the limiting factor shifts to bracing and bar path control, which is where it should be.
Phase 3: Test and Repeat
Test your new overhead press max. In the lifters I've worked with, the average gain after a dip-focused block is 10-25 pounds. Many finally break through plateaus that lasted months.
A Few Practical Notes
- Go deep on your dips-below parallel. Shallow reps don't give you the stretch or the full mechanical loading.
- Progress in small jumps. Five pounds a week on dips works better than ten and stalling.
- Make sure your dipping station is rock solid. If the gear wobbles, you're back to the same stability problem. You need something that lets you focus on pushing, not on holding the frame together.
The Bottom Line
The overhead press is a useful test of overall upper body strength. But it's a mediocre tool for building that strength. Dips build the engine. The barbell press just measures how well you can express it under a stability demand.
Try the swap for eight weeks. Test your press after that. I think you'll be surprised at what your body can do when you stop fighting the bar and start pressing with full mechanical freedom.
