What a Strict Dip Trains
Set up on parallel bars with your hands below your shoulders. Lower under control until your upper arms reach parallel or slightly below. Press back to lockout. That one movement loads the pectoralis major, triceps brachii, anterior deltoid, and a chain of stabilizers running from your forearms to your core.
Lean your torso forward and the pecs take more of the work. Stay tall and the triceps dominate. Unlike a bench press, where the bench pins your shoulder blades, the dip lets your scapula move with the shoulder joint. That freedom demands control and trains the shoulder girdle through a pattern a fixed bench cannot replicate.
Why the Bench Press Can't Replace the Dip
Barbell benches let you move more absolute weight. That matters for total loading, but it doesn't erase what the dip provides. A dip forces you to control your entire body through space, with no bench to brace against. The movement is closed-chain: your hands stay fixed and your body moves. That pattern demands shoulder stability and gives the lower pec a loaded stretch in a position flat pressing does not reach.

Programming Dips for Size
Treat the dip as a main lift, not a burnout. Start with 3 to 4 hard sets of 6 to 12 strict reps, leaving 1 to 2 reps in reserve. Add a rep or a small load each week. A trainee who can do 12 strict bodyweight dips can add 10 pounds, drop to 6 reps, and build back to 12.

Common Form Mistakes That Limit Dips
- Partial reps: stopping above parallel spares the pecs and cheats the loaded stretch. Lower until your upper arms break parallel or you feel a controlled stretch in the chest and front shoulder.
- Shrugging: letting your shoulders ride up toward your ears shifts tension away from the chest and triceps. Set your shoulders down and back before each rep.
- Using momentum: swinging or bouncing turns a strength movement into poor conditioning. Control the descent and press with intent.
If you have a history of shoulder issues, talk to a clinician before adding deep dips. Sharp pain is not a cue to push through.
