Dips for Core Strength: The Anti-Extension Argument

Most lifters file dips under chest day. The triceps take the credit, the pecs get the pump, and the trunk gets ignored. That's a programming error. A full-depth dip asks your core to do something most ab exercises never demand: resist spinal extension while your arms move through a long range and your legs hang free.

Most ab work trains spinal flexion. Crunches, sit-ups, and hanging leg raises bend the trunk. Flexion strength matters, but it doesn't build the kind of trunk stiffness you need when pressing overhead, carrying a heavy bag, or holding position at the bottom of a dip. Dips fill that gap.

What Your Core Does During a Dip

When you sit on a bench-assisted dip machine, the pad supports part of your bodyweight. When you support yourself between two parallel bars, nothing touches your torso. Your hands fix you to the frame. Your body hangs beneath them. Your trunk becomes the only link between your shoulders and your hips.

As you lower, your shoulders move into deep extension. The chest and lats stretch. Your lower ribcage wants to flare and your lumbar spine wants to arch. The rectus abdominis, external obliques, and transverse abdominis fire to keep the ribs down and the pelvis neutral. That's anti-extension.

Go deeper, past parallel, and the demand increases. The bottom of a full dip places the shoulder in maximal extension behind the torso. Without trunk stiffness, the lower back caves and the movement turns into a sagging, swinging mess. You see it when someone's feet drift forward and their belly drops on the way down.

Anti-Extension Beats Flexion for Real Strength

Spine biomechanics researcher Stuart McGill has spent his career arguing that the core's main job is to stop motion, not produce it. That means anti-extension, anti-rotation, and anti-lateral flexion. Dips hit the first one hard. A strict dip demands a rigid trunk while the arms and shoulders do their work.

A 2008 review in Sports Medicine by Hibbs and colleagues described the core's primary role as providing a stable platform for the arms and legs to produce force. Remove that platform, and the core has to create it. That's exactly what happens on an unsupported dip. The trunk becomes the base, not the mover.

Try this diagnostic. Hold a hollow body on the floor for 30 seconds. Then perform a slow 5-second descent with a 2-second pause at the bottom of a dip. If your lower back arches during the dip, anti-extension control under load is the limiting factor. Closing that gap carries over to push-ups, overhead pressing, and carrying anything heavy.

A Dip Protocol for Trunk Stiffness

  • Tempo contrast. Alternate 3 slow reps with 3 fast reps. Fast reps build arm and shoulder power. Slow reps build trunk stiffness.

Use strict reps. Kipping has no place in this protocol. Start with two to three sets of four to six reps twice a week. You'll feel it the next day in places crunches never touch, because the eccentric loading and the bottom hold demand that your trunk creates tension instead of letting your spine collapse.

How Equipment Affects Dip Depth and Core Demand
