Bodyweight Dips Were a Main Lift. Benches Made Them an Afterthought.
Most lifters think of dips as the thing you do after benching, if you do them at all. The bench comes first, then incline, then maybe a few shaky sets on the dip bars if the rack is open. That order came from the last fifty years of gym culture, not from how the movement actually trains you. For decades before the adjustable bench became the center of upper-body lifting, the bodyweight dip was a main lift. It tested your chest, triceps, and shoulder girdle without a spotter or a barbell. The dip never stopped working. It got demoted.
Where Dips Sat in Training History
Parallel bars have anchored men's gymnastics since the first modern Olympic Games in 1896. Supporting your body between two bars while pressing through a full range builds a level of shoulder and triceps control that fixed machines don't replicate. Physical culture gyms in the early 1900s kept dipping stations near the parallel bars, and a dip belt was standard gear for anyone who wanted to add load. Prison yards, military PT fields, and playgrounds kept the movement alive because a dip bar needs no plates.
The bench press changed that. As flat benches and squat racks became cheaper and more common in the 1960s and 1970s, the bench press became the universal test of upper-body strength. A number on a barbell is easier to compare than a bodyweight dip. Dips moved from a primary lift to an accessory, then to an exercise many lifters skip entirely. The cultural shift was not about effectiveness. It was about convenience, measurability, and the growing dominance of barbell culture.
What the Dip Trains That the Bench Doesn't
Pressing with a barbell is an open-chain movement. Your back and shoulders stay planted on the bench while the bar moves. Dips are closed-chain. Your hands stay fixed on the bars and your body travels through space. That difference changes the demand on your shoulder blades, trunk, and triceps.
During a full dip, the shoulder moves into extension behind the body, which stretches the lower pectoral fibers under load and forces the anterior deltoid to control the descent while the elbow moves from deep flexion to full lockout. At the same time, the elbow's long range of motion gives the triceps a longer stretch than a close-grip bench press. The long head of the triceps crosses the shoulder joint, so dips pull it into the movement in a way a lying triceps extension does not. Your trunk also has to resist swinging, especially as you fatigue. A bench press rewards a stable arch and tight shoulders, but the bench holds you in place. A dip rewards the same tension while you manage it yourself.
Why Shoulder Irritation Happens and How to Earn the Bottom Position
The dip has a reputation as a shoulder wrecker. Some of that reputation is earned. The bottom position places the humerus in shoulder extension, and if you force depth without the mobility to control it, the anterior capsule and surrounding tissues take the load. The mistake is treating that as a reason to skip dips. The problem is usually depth loaded before the shoulders can control it. Loading it too deep, too soon, with elbows flared and fatigue high, irritates most pressing movements. The same logic applies to a poorly set up bench press.

For many lifters, upper arms parallel to the floor is a productive full range. Going deeper helps only if you have the shoulder extension to own it. Flaring your elbows wide turns the dip into a grind on the front of the shoulder. Tucking your elbows slightly keeps the load in the triceps and chest where it belongs.
A Progression That Works
Start with a support hold. Lock out at the top for 20 to 30 seconds with your shoulders pressed down and your core braced. When you can hold 30 seconds without shaking, add slow negatives. Lower yourself over three to five seconds, then use your feet to step back up. Negatives build the strength to control the descent, which is where most dip-related irritation begins. After two or three weeks of negatives, use a band for assisted full reps. The band gives you the most help at the bottom, where you need it, and less at lockout. Once you can do eight to ten strict bodyweight dips, add load with a dip belt. Two sets of eight to twelve weighted reps twice a week is enough to drive progress without beating up your elbows.
Frequency matters. Two sessions a week work for most lifters. Three sessions can work if you keep volume low, but elbows and shoulders need recovery between pressing days. If you also bench, put dips after your main press or on a separate day. Keep total working sets between four and eight per week for dips alone.
