The Dip Was the Original Scapular Strength Standard. The Bench Press Helped Us Forget It.
Friedrich Ludwig Jahn introduced the parallel bars in the early 1800s at his outdoor Turnverein gymnasium in Berlin. The dip was among the first movements his students learned. For the next century, gymnasts and strongmen treated parallel bar dips as a core upper-body builder. Then the bench press took over the gym. Somewhere in that transition, scapular strength became a separate rehab category, and dips got filed under chest and triceps. That split is costing you shoulder blade strength.
A Short History of Loaded Scapular Training
Before the barbell bench became the default upper-body lift, the parallel bar support and dip were how athletes built shoulder girdle strength. Gymnasts still train this way. A male gymnast's first parallel bar lesson includes support holds, swings, and dips. The shoulder blades do the work of holding the body above the bars.
Strongmen in the early 1900s added weight via belts and harnesses to dips for chest, triceps, and shoulder stability. They understood the dip trains the shoulder blades under full body load, not just the chest and triceps. The bench press changed the emphasis. When your back is pinned to a bench, the scapulae stay retracted and stationary. That is fine for maximal pressing load, but it removes most of the scapular movement component. By the middle of the 20th century, the bench press became the standard gym measure of pressing strength. Pull-ups and dips still existed, but they became accessories for bodyweight or gymnastics circles. Meanwhile, coaches and physical therapists moved shoulder blade work into separate programs using bands and wall slides.
The result: a loaded, multi-joint movement that trains the shoulder blades under whole-body tension got split into two weaker categories. Dips became a chest and triceps builder. Scapular strength became a low-load corrective drill. The old parallel bar standard was forgotten, not because it stopped working, but because gym culture shifted.
What Happens to the Shoulder Blades in a Dip
At the top of a dip, you support your entire bodyweight with arms straight. Your shoulder blades should depress, meaning they slide down your ribcage away from your ears. That requires lower trapezius and lat engagement.
As you lower, the shoulder blades move with your arms. They anteriorly tilt and protract slightly to allow the humerus to travel behind your torso. On the press back up, the serratus anterior drives upward rotation and protraction while the lower traps and upper back control the rhythm. This is dynamic scapular movement under full body load.
A band pull-apart or wall slide does not replicate this. Those drills train scapular muscles in an open chain with light resistance. A dip trains the same muscles in a closed chain while you manage your bodyweight plus any added load. The force demands are different. The coordination demands are different. For the shoulder blades, the dip is a loaded movement skill, not just a muscle isolation exercise.
The bench press removes most of this movement. Scapulae stay pinned and retracted while the pecs and triceps drive the bar. That is useful for building a big press. It does not train the shoulder blades to move through depression and protraction under load the way a dip does.
The Contrarian Case: Stop Treating Scapular Strength as a Separate Category
Most programs treat scapular strength as a warm-up or a corrective. Do a few YTWs, some wall slides, maybe a banded face pull, then move on to bench press and dips. That order gets it backwards for anyone who wants shoulders that can support real load in a freestanding dip.
Low-load drills have a place. They teach motor control and can help you feel the right muscles fire. But strength is specific. A three-pound band cannot prepare your shoulder blades to manage your bodyweight in a dip. The only way to build that is to practice the dip position with progressive loading. Start with support holds, then short-range scapular dips, then negatives, then full reps. Each step loads the shoulder blades in the position they need to be strong.
Gymnastics training literature has treated support holds and dips as primary shoulder girdle training for more than a century. What changed is that general strength training split the movement into pressing and scapular work as if they were unrelated. They are related. A dip is both.
A Progression That Builds Scapular Strength on the Dip
This progression assumes you can support your bodyweight. If you have pain or a prior shoulder injury, work with a coach or physical therapist first.
- Phase 1: Support Hold. Get into the top position of a dip with arms straight. Press your shoulders down away from your ears. Keep your chest tall and your core tight. Hold for 20 to 30 seconds. Rest. Do 4 to 5 sets. This is an isometric scapular depression drill under full body load.
- Phase 2: Straight-Arm Scapular Dip. From the support hold, keep your arms straight and let your shoulder blades move. Lower only through the shoulder girdle, then press back up. This is a small range. Do 3 sets of 8 to 12 reps. It teaches the scapular movement pattern without elbow bending.
- Phase 3: Slow Negative Dips. Jump or use a box to reach the top position. Lower yourself as slowly as you can, taking 4 to 5 seconds. Keep the shoulder blades moving with the arm. Do 4 to 5 sets of 2 to 4 negatives.
- Phase 4: Full Strict Dips. Once you can control the negative, start pressing back up. Pause at the top with shoulder blades depressed and reset. Do sets of 3 to 5, then build to 3 sets of 10 strict reps. Add weight only when you own full range with control. A dip belt with 5 to 10 pound increments is enough.
Tempo matters. Most people bounce out of the bottom and skip the scapular movement. Use a 3-1-1 tempo: three seconds down, one second pause, one second up. That time under tension gives the serratus anterior and lower traps a reason to work. Strict reps only. No kipping.

How to Program Dips as a Main Lift
If you want the shoulder blade benefit, stop putting dips last. Treat them as a primary upper-body push. Place them first or second in your session, after a short warm-up. Pair them with pulling work to balance the shoulder girdle. Dips emphasize anterior scapular muscles like serratus anterior and pec minor. Pull-ups train the lower traps and lats in the opposite direction. Training both keeps the shoulder blades strong in both movement patterns.
A simple session:
- Warm up: band pull-aparts and wall slides, 2 sets of 10 each
- A. Dip or support hold progression: 4 to 5 sets, leaving 2 reps in reserve
- B. Pull-up or inverted row: 4 to 5 sets
- C. Loaded carry: 3 trips of 30 to 40 seconds
- D. Plank or hollow body hold: 2 to 3 sets of 20 to 30 seconds
Do this two or three times per week with a rest day between sessions. The low-load drills stay in the warm-up where they belong. The loaded dip becomes the main event.
Why a Freestanding Dip Bar With an Open Portal Matters
Doorway pull-up bars cannot give you dips. Most power towers force a shortened range or block your torso with a center post and back pad. That matters for scapular strength because the shoulder blades need room to move through the full range. If a back pad stops your torso before your shoulders reach the bottom, you train half a dip. If a center post blocks your chest, you compensate by shifting your body position.
