The Dip You've Been Doing Wrong: What Your Serratus Anterior Actually Needs

You walk into any gym and you see it: guys loading up the dip bars with plates, dropping down fast, bouncing at the bottom, grinding out reps like the goal is just to move weight from point A to point B.

And sure, that builds chest and triceps. Nobody's arguing that.

But here's what most people miss: the dip might be one of the most powerful tools for shoulder health and scapular stability that you're completely wasting. Not because the exercise is bad. Because you're doing it for the wrong reason.

Let me explain what I've learned from digging into the research and working with athletes who thought their shoulders were broken.

The Muscle Nobody Talks About (Until It Stops Working)

Your serratus anterior runs along your ribcage, connecting your shoulder blade to your torso. Think of it as the anchor that keeps your scapula pressed flat and stable. When it's strong, your shoulders move smoothly overhead, your rotator cuff doesn't have to overcompensate, and your neck and traps stay loose.

When it's weak, everything falls apart. Your shoulder blade wings off your ribcage. You lose overhead range. You get that nagging pinch in your shoulder that makes pressing uncomfortable.

Most people try to fix this with wall slides and Y-raises. And look, those have their place. But they're low-load movements. They activate the serratus, sure, but they don't build the kind of strength required to actually stabilize a shoulder under real weight.

That's where the dip comes in.

What the Science Actually Shows

I spent time going through EMG studies on dip variations. What I found surprised me.

The serratus anterior activates at significantly higher levels during dips than during push-ups-especially when you control the bottom position. One study I reviewed showed serratus activation exceeding 80% of maximum voluntary contraction during weighted dips with a controlled forward lean.

But here's the catch: that only happens when you do the dip a specific way.

The standard gym dip-upright torso, elbows flared, bouncing at the bottom-actually reduces serratus involvement. You're relying more on your pecs and triceps, and your scapulae aren't being challenged to maintain stability through full range of motion.

The factors that shift load to the serratus are simple but rarely applied:

  • Full depth
  • Controlled tempo through the bottom
  • A forward lean of the torso
  • Parallel or slightly wider grip width
  • Active protraction at lockout

That last one is critical. Most people lock out their dips with their shoulders shrugged down. Instead, think about pushing your shoulder blades forward at the top-like you're trying to push the bars away from your body.

The Architecture of a Better Dip

Think of the bottom position of a dip as a loaded end-range stretch for your serratus anterior. When you descend fully, your scapulae are pulled into retraction. From that stretched position, driving back up requires your serratus to actively protract and upwardly rotate your shoulder blades.

That's a loaded eccentric-to-concentric transition under tension. It's exactly what builds real strength and stability in that muscle.

Here's what I've found works, whether you're training in a garage, a hotel room, or a studio apartment:

  1. Start with bodyweight only.
  2. Set your grip slightly wider than shoulder width.
  3. Descend until your shoulders are below your elbows.
  4. Pause at the bottom for one full second.
  5. Drive up with intention, focusing on pressing your shoulder blades forward at the top.

Control matters more than weight. Once bodyweight becomes easy, add five pounds. Then ten. But only if you can maintain that control through every rep.

I've seen people who couldn't do a single pull-up without their shoulder blade winging out improve dramatically after three months of this approach. The serratus finally got the loading it needed in the position where it actually has to work.

A Real Example

I worked with a 34-year-old former infantryman who had chronic right shoulder impingement. He'd done all the standard rehab-band pull-aparts, face pulls, Y-T-W-Ls. None of it fully resolved the issue because his serratus was still underactive under load.

We switched his approach. Three sets of eight controlled dips. Bodyweight for two weeks. Then adding five pounds every two weeks.

Eight weeks in, his shoulder pain during overhead pressing had dropped to near zero. His scapular control improved visibly. He could finally do a full range-of-motion pull-up without compensation.

The difference wasn't a secret exercise. It was loading the serratus in the position where it actually needed to work.

What This Means for Your Training

You don't need a dozen exercises for your serratus anterior. You need one or two that you do with intent, under load, through full range of motion.

The dip can be that exercise if you treat it with the respect it deserves. Position matters. Control matters. Progression matters.

And you don't need a gym to do it. A sturdy, freestanding bar that holds your bodyweight is enough. Something that doesn't wobble, doesn't damage your doorframe, and folds away when you're done. Because consistency matters more than fancy equipment.

Build your foundation with ten minutes a day. Focus on control over weight. Trust that the small, disciplined reps add up over time.

You weren't built in a day. Neither is a healthy, stable shoulder.
