The Three Joints You Audit Every Rep
When you lower into a dip, three joints coordinate under your full bodyweight. The elbow flexes. The shoulder moves into extension, which means the arm travels behind your torso. The long head of the triceps crosses the shoulder joint. Its position depends on how far your arm moves behind your body. If your shoulder extension is limited, your body borrows motion from somewhere else. The low back arches. The chin juts forward. The movement turns into a fight for position instead of a clean triceps contraction.
Most lifters never train shoulder extension under load. They bench, push, and press in front of the body. The first time they lower into a deep dip, the elbow flexes to 90 degrees or more, but the shoulder has nowhere left to go. You see the borrowing immediately. A lifter can bench 275 and still struggle with bodyweight dips because the dipped position asks for shoulder extension, not just pressing strength. Body Angle Decides Whether You Train Triceps or Chest
A forward lean shifts the dip toward the chest. An upright torso keeps the demand on elbow extension and places the long head under more stretch. If you want triceps size, keep your body vertical, keep your elbows close to your ribs, and lower until your upper arms reach roughly parallel to the floor. You do not need to bury the bottom of every rep.
Deep dips shift load toward the chest and ask more from the shoulder. That is fine if you have the range, but it is not the fastest route to bigger triceps. A controlled three-quarter range with a vertical torso often beats a deep rep that falls apart at the bottom. The triceps care about elbow extension under load. The shoulder cares about whether you can control the bottom. Train the first, respect the second.
Scapular Depression Is the Gatekeeper
The dip starts from a support position with your shoulders pushed down away from your ears. Hold that depression as you lower. If you cannot hold it, your shoulder blade drifts up and forward, and the shoulder joint gets squeezed. The triceps still works, but the shoulder pays for it.
Before you add a weight belt, spend time in a support hold. Push down hard, keep your neck long, and breathe. Then add slow negatives. This is unglamorous work, but it builds the stability that makes loaded dips safe. A shaky support position is a warning you should not ignore.
Read the Faults Before You Add the Load
Common fault patterns are data. Use them.
- Elbows flaring out often means weak scapular control or limited shoulder internal rotation.
- Shoulders rolling forward at the bottom means the spine is stealing range the shoulder lacks.
- Head jutting forward means upper traps have taken over and scapular depression is lost.
- Low back arching means both shoulder extension and trunk control are missing.
- One side dropping deeper shows a side-to-side range difference you need to address.
Each fault is a correction target. Fix the pattern before you chase reps. If your dip causes sharp pain rather than muscle fatigue, stop. Get it assessed by a qualified professional before loading the movement again.

Use a three-second lower, pause one second at the bottom, then press back up. Start with three sets of three to five reps. Rest two minutes between sets.
When you can finish three sets of eight clean reps with a vertical torso and no elbow flare, add load. That is the standard. Reps done with borrowed motion do not count toward it.
